warm up row bike ski or run for 4 min

then
shuttle run or bike row ski for 60 sec at a sprinting pace
then walk 30 sec
then med pace for 60 sec
then all out pace 60 sec
rest 1 min

then
12 bicep curls
12 push ups
12 shoulder press
12 box dips
12 bent over rows
12 v- ups

rest 2 min and repeat
3-4 times
